Mode 1: From 1RM — building a training table

This mode is genuinely useful when you don’t have a formally tested 1RM but do have a recent hard set to work backward from — you get a usable training table without needing to attempt a true single-rep max first.
How percentage-based programming actually works
Percentage-based training prescribes each session’s working weight as a fraction of your 1RM rather than as an absolute number, which lets a program scale automatically to any lifter regardless of their current strength level. A “5×5 at 75%” prescription means the exact same relative effort for a lifter with a 100kg max and one with a 200kg max — 75kg for the first, 150kg for the second — even though the absolute weights are completely different.
This is the core advantage over simply copying someone else’s absolute training weights: percentages travel with your own strength level, so the same well-designed program structure works whether you’re just starting out or years into training.
Fixed percentages vs autoregulation
Percentage-based programming isn’t the only way to prescribe training load — autoregulated approaches (like RPE, Rate of Perceived Exertion) ask you to select a weight based on how a set actually feels that day rather than a pre-calculated number. Neither approach is universally superior; percentages give you predictability and easy planning, while autoregulation adapts better to day-to-day fluctuations in readiness. Many well-designed programs actually blend both — using percentages for the bulk of programming with autoregulation as a guardrail on particularly heavy days.
A word of caution on rep count, in either mode
The relationship between reps and %1RM gets noticeably less reliable above roughly 10 reps. Below that, most lifters follow a fairly predictable pattern (a 5-rep set is typically around 85–86% of a true max, an 8-rep set around 78–80%, and so on) — but once a set stretches into the teens, muscular endurance and pacing start to matter as much as raw strength, and the percentage estimate gets much noisier. If you’re estimating from a high-rep set, treat the resulting numbers as a rough guide, not an exact prescription.
How to actually use the output table in training
Once you have your table, the numbers are only useful if you’re applying them consistently: use the same 1RM (or estimated 1RM) as your reference point for an entire training block rather than recalculating from a fresher, possibly inflated number every few weeks, and re-test or re-estimate your max at planned intervals — typically every 4–12 weeks depending on the program — rather than whenever a single good session makes you feel stronger.
Common mistakes to avoid
- Recalculating percentages from a lucky one-off PR mid-block. This inflates every subsequent percentage and can push you into overreaching territory faster than intended.
- Using a rep-max estimate from a set nowhere near failure. A set stopped several reps short of failure will meaningfully underestimate your true capability.
- Ignoring how a percentage actually feels on the day. Percentages are a planning tool, not a substitute for basic autoregulation — a 75% day that feels unusually heavy is real information worth listening to.
